What to order at McDonald's on a calorie deficit

If you're cutting and you end up at Maccas, order a Quarter Pounder on its own, or a Double Cheeseburger, or a 10 pack of nuggets. Skip the fries and the drink. Any of those lands around 480 to 545 calories with 26.2 to 31.1 grams of protein, which is a proper meal on a deficit, not a snack you'll regret at 4pm.

That's the whole answer. The rest of this page is the reasoning, the full list of what fits under 500 calories, and the orders that look sensible but aren't.

Why a Quarter Pounder beats a McChicken

Most people on a diet reach for the chicken because it sounds lighter. At Maccas that instinct is wrong. A McChicken is 430 calories for 16.2 grams of protein. A Quarter Pounder is 545 calories for 31.1 grams. You pay 115 more calories and get nearly double the protein, and the protein is what keeps you full and keeps muscle on while you're eating less.

The number I use for this is protein per 100 calories. The Quarter Pounder sits at 5.7 grams per 100. The McChicken is 3.8. On a deficit you're rationing calories, so the food that gives you the most protein for each one is the food that makes the diet easier. It's the same rule the app grades every item on, and it's why a Double Cheeseburger (480 calories, 26.2 grams) is a better cutting order than almost anything with chicken in the name.

Everything under 500 calories, ranked

This is the McDonald's menu filtered to food under 500 calories with at least 15 grams of protein, best first. It's pulled from McDonald's own nutrition data and updates whenever the menu changes.

A few things stand out. The Double Bacon & Egg McMuffin is one of the best value items on the whole menu at 327 calories for 21.5 grams, and breakfast runs until 10:30am. Nuggets are quietly good. The 6 pack is 229 calories, which makes it a decent add on when you've got room.

Two orders that actually work

The first one is what I get. A Double Cheeseburger and the apple slices, which sounds childish until you see the numbers.

The second is for when you want something that feels like a full feed. A Cheeseburger plus a 6 pack of nuggets comes in at 547 calories with 28.2 grams of protein, and it takes longer to eat than one burger, which matters more than it should when you're hungry.

The orders that look fine and aren't

A Big Mac is 621 calories. That's not terrible, but it's 28.7 grams of protein, which is the same as a McSpicy at 554 calories. Same protein, 67 fewer calories. If you want a bigger burger, the McSpicy is the smarter version of the same craving.

Fries are the real problem. Large fries are 390 calories with 6.1 grams of protein. That's nearly a whole burger's worth of calories for nothing. If you can't do a Maccas run without them, get the small at 218 and count it as your dessert.

Hotcakes are 593 calories and 9.1 grams of protein. A large Strawberry Shortcake Frappe is 851 calories, more than a Quarter Pounder and a Double Cheeseburger put together. Neither of those belongs anywhere near a deficit.

One more. The Classic Chicken McWrap is 696 calories for 23.1 grams of protein. The Spicy version is 586 for 29.0. Wraps read as the healthy choice on the board, and at Maccas they're the heaviest thing in the chicken section.

Breakfast is the easy win

If your Maccas run is before 10:30, the muffins do most of the work for you. A Bacon & Egg McMuffin is 282 calories with 17.6 grams. The Mighty McMuffin is 442 calories with 29.7 grams, which is a big breakfast that still fits a 1,600 calorie day. Leave the hash brown, or have it and skip the coffee syrup. What about sodium

Worth knowing on a cut, because you'll notice the water retention on the scales the next morning. The Quarter Pounder carries 1,263 mg of sodium and the Double Cheeseburger 1,223 mg. That's about half a day's worth in one burger. The nuggets are gentler at 651 mg for the 10 pack. Every item in the app shows sodium on its Details tab now, so you can check before you order.

Can I eat McDonald's every day and still lose weight?

You can, if the total for the day is under what you burn, and the orders above make that possible. The catch is sodium and how you feel. One Quarter Pounder is fine. A Quarter Pounder, medium fries and a Coke every day is over a thousand calories of lunch and you'll struggle to stay in a deficit around it.
